Why Resting Longer Between Sets Builds More Muscle – And Why Strength Is the New Anti-Ageing Drug

For years, gym culture taught us that shorter rest periods were better. More sweat. More burn. More pain. More results.


Science tells a different story.


If your goal is to build muscle, become stronger, improve your health and age well, one of the simplest changes you can make is resting longer between your working sets.


The difference between resting 60 seconds and three minutes may seem small, but over months and years of training it can significantly influence how much muscle you build, how strong you become and how well your body functions as you age.

Muscle Is Built by Performance, Not Fatigue


Many people mistake exhaustion for effectiveness.


A burning sensation, an elevated heart rate and leaving the gym drenched in sweat may feel productive, but they are not the primary drivers of muscle growth.


Muscle growth is driven by three key mechanisms:


• Mechanical tension


• Progressive overload


• Sufficient training volume


Longer rest periods allow all three.


When you recover properly between sets, your muscles replenish phosphocreatine stores, your nervous system recovers, and you’re able to produce more force during your next set.


That means:


• More weight lifted


• More quality repetitions


• Better technique


• Greater training volume


• More progressive overload over time


Ultimately, this creates a larger stimulus for muscle growth.

What Does the Research Show?


A landmark study by Schoenfeld and colleagues (2016) compared resistance‑trained men performing the exact same training programme.


The only meaningful difference?


• One group rested 1 minute between sets


• The other rested 3 minutes between sets


After eight weeks, the 3‑minute group experienced:


• Greater increases in muscle size


• Greater improvements in maximal strength


• Higher overall training volume


Why? Because they recovered more completely between sets and were able to perform more high‑quality work.


More quality work equals more muscle.


Subsequent systematic reviews have reached similar conclusions — particularly for compound exercises performed with moderate to heavy loads. Longer rest periods allow athletes to maintain performance across multiple sets, resulting in greater total work and better long‑term adaptations.

Fatigue Is Not the Goal


Many people chase fatigue because it feels like progress.


But fatigue is simply a reduction in performance.


Muscle growth comes from exposing muscle fibres to high mechanical tension repeatedly — not from becoming exhausted.


If resting an extra two minutes allows you to complete another two quality repetitions with excellent technique, you’ve likely created a far greater growth stimulus than rushing into the next set simply because the timer beeped.


Think of every set as an investment.


Would you rather make six high‑quality investments into your future physique — or six increasingly poor ones because you refused to recover?

How Long Should You Rest?


For most people aiming to maximise muscle growth:


Heavy Compound Lifts


Squats, Deadlifts, Bench Press, Overhead Press, Rows

Rest: 2½–4 minutes


Machine Compound Exercises


Leg Press, Hack Squat, Chest Press, Pulldowns

Rest: 2–3 minutes


Isolation Exercises


Biceps, Triceps, Lateral Raises, Leg Extensions, Hamstring Curls

Rest: 60–120 seconds


The objective isn’t to make your workout feel harder.

The objective is to make your muscles work harder.


Those are very different things.

Why Group Fitness Classes Aren’t the Best Tool for Maximising Muscle


This is also why many classes marketed as “strength” or “muscle‑building” aren’t necessarily the best option if your primary goal is maximising muscle growth.


Most group classes are designed to keep everyone moving together. That means your rest periods are dictated by the class timetable — not by your physiology.


Instead of recovering sufficiently to produce maximum force again, you’re often moving to the next exercise after 30–60 seconds simply to keep the class flowing.


The result is often:


• Less recovery


• Lighter training loads


• Fewer quality repetitions


• Less mechanical tension


• Reduced training volume


Can you still build muscle in a class? Absolutely — especially if you’re new to resistance training, almost any structured strength exercise is better than doing nothing.


However, if your goal is maximising muscle, increasing strength or slowing the ageing process, individualised resistance training is generally the superior choice.

Group classes are fantastic for motivation, community and general fitness. But if your goal is building your strongest possible body, personalised strength training remains the gold standard.

Strength Is the New Anti‑Ageing Drug


Looking good is simply a bonus. The real value of muscle is that it helps keep you alive, independent and healthy.


From around the age of 30, adults naturally begin losing muscle mass and strength unless they actively train against it. This age‑related loss — known as sarcopenia — is associated with:


• Reduced mobility


• Increased falls


• Poorer balance


• Lower metabolic health


• Reduced insulin sensitivity


• Increased frailty


• Greater loss of independence


• Higher all‑cause mortality


Strength training directly combats these changes. The stronger you remain throughout life, the more capable you remain of doing the things that matter.

Muscle Is Your Metabolic Engine


Skeletal muscle is one of the body’s largest endocrine organs. It releases signalling molecules called myokines, which influence:


• Brain health


• Immune function


• Inflammation


• Blood sugar regulation


• Cardiovascular health


More muscle generally means:


• Better insulin sensitivity

• Higher daily calorie expenditure


• Greater resilience during illness


• Faster recovery after injury


• Improved metabolic flexibility

Strength Protects Your Bones


Resistance training doesn’t just strengthen muscles — it strengthens your skeleton.


Heavy loading stimulates bone remodelling, helping maintain or improve bone mineral density and reducing the risk of osteoporosis and fractures later in life. Your bones literally adapt to the forces your muscles place upon them.

Strength Protects Your Brain


Emerging research suggests resistance training improves:


• Executive function


• Memory


• Mood


• Processing speed


• Cognitive performance


Exercise also increases production of Brain‑Derived Neurotrophic Factor (BDNF), a protein that supports learning, memory and the growth of new neural connections.


In many ways, lifting weights trains both the body and the brain.

Strength Preserves Independence


One of the strongest predictors of healthy ageing isn’t body weight — it’s strength.


Grip strength alone has repeatedly been shown to predict future disability, hospitalisation and premature mortality.


Being able to lift luggage, carry shopping, climb stairs, stand from a chair or play with grandchildren are not just conveniences — they are markers of biological youth.
